The short answer

Wrist heart rate lags and spikes because an optical sensor infers pulse from light scattered through a constantly moving joint. It is a placement problem, not a brand problem: a 2025 study running identical sensors at wrist, forearm and upper arm found proximal placements won at every intensity. Buy a chest strap or an armband — not a new watch.

The symptom

You know this one if you have it:

  • Heart rate reads 150+ during an easy warm-up jog, then settles to 130 after ten minutes
  • Intervals show heart rate climbing thirty seconds after the effort started, then overshooting on recovery
  • The number locks onto your cadence and stays there — a classic optical artifact
  • Cold mornings are much worse than warm afternoons

Every one of those is a signature of optical sensing at the wrist. None of them is a fault in your particular watch, and none is fixed by buying a better one.

The sensor-level reason

An optical sensor shines light into the skin and measures how much scatters back off moving blood. Three things degrade that, and the wrist is bad at all three.

It moves.The wrist is a joint in constant independent motion. Every movement shifts the sensor against the tissue underneath, and the algorithm has to separate a pulse signal from that motion. When cadence and heart rate are numerically close, it sometimes locks onto the wrong one — which is exactly the "heart rate equals my step rate" artifact.

Perfusion is low. A wrist is tendon and bone with comparatively little muscle. Less blood flow near the surface means a weaker signal, and cold weather constricts peripheral vessels further — which is why cold mornings are worse.

Contact is poor. A wrist is not round, and a strap tight enough for a good optical seal is uncomfortable, so nearly everyone wears one looser than the sensor needs.

The evidence, and why it is unusually clean

The 2025 Sensors study (n = 28) did the experiment that settles this. It put three identical Whoop 4.0 units on each participant at once — wrist, forearm, upper arm — plus a Polar Verity Sense on the forearm and a Garmin Forerunner 55 on the wrist, all against a Polar H10.

Identical sensors at three placements removes brand from the equation entirely. Any difference is caused by position alone.

  • At rest: everything agreed within 1 bpm. Your watch is fine for resting heart rate.
  • Cycling warm-up: wrist devices showed limits of agreement of roughly ±10-19 bpm. The upper-arm unit had the lowest error.
  • Graded treadmill: the forearm Verity Sense recorded a bias under 0.1 bpm with concordance of 0.997. Wrist devices sat at 0.85 or below.
  • Burpees: every optical device fell below 0.50 concordance, and the wrist Garmin showed a bias of about 33 bpm.

The authors' conclusion is that proximal placements consistently outperform the wrist across all activities. Not for one brand. Consistently.

What actually fixes it

If you will wear a chest strap: the Polar H10

It measures electrical activity directly rather than inferring it optically, which removes the entire problem rather than mitigating it. It is what researchers use as their reference standard. It pairs to Bluetooth and ANT+ simultaneously, so it works with the watch you already own regardless of brand, and Polar states 400 hours on a replaceable coin cell.

If you will not: the Polar Verity Sense

Be honest with yourself here, because a strap in a drawer measures nothing. The Verity Sense is the armband that actually appeared in the study and recorded a bias under 0.1 bpm on the treadmill protocol. Worn on the forearm or upper arm it is genuinely strap-equivalent for steady work.

If you want the cheapest version of the same idea

The Wahoo TICKR FIT gets the sensor onto your forearm for less. It has no published validation of its own — you are buying the principle rather than the measured result.

This won't fix it if…

Your training is explosive or stop-start. During burpees every optical device tested fell below 0.50 concordance, armbands included. If you do CrossFit-style work, only a chest strap will serve you. There is no optical product at any price that solves this.

Your watch is genuinely broken. If the reading is erratic even at rest, sitting still, that is not the placement problem described here. Check the sensor window for dirt and contact support.

You only care about resting heart rate and overnight trends. All devices agreed within 1 bpm at rest. Buy nothing.

You expect it to change your training. More accurate heart rate is more accurate data. Whether that makes you faster depends entirely on what you do with it.

Before you buy anything: the under-$40 checks

This page exists to talk you out of the wrong purchase, so it would be inconsistent not to say the cheapest version out loud. If you already own a chest strap and it reads badly, work through these four before you spend a hundred dollars on a second one.

These are not ranked and they are not scored on the rubric — none of them has a validation study and none ever will. They are here because a manufacturer's own instructions say they change what your sensor records, and each one links the page that says it. How the actual ranking works.

  • Replacement chest-strap belt

    A strap that has stretched, or whose electrodes have washed out.

    Polar says it plainly on its own troubleshooting page: the chest strap "doesn't last forever; it wears out like any other garment you regularly wear and wash". The transmitter pod outlives the belt, and the belt is the cheap half. Polar support: unusual heart rate readings.

    A third-party belt listed as fitting the Polar H7, H9 and H10 pods. Check the listing against your own sensor first — stud spacing differs between brands.

    The spiky, nonsense heart rate over the first ten minutes of a run.

    Polar's instruction is to "moisten the electrode area of the strap thoroughly under tap water before training". Gel is the same fix that does not evaporate in the first mile — which is precisely when the dropouts happen, because the strap has not warmed up and you have not started sweating yet. Polar support: unusual heart rate readings.

    The linked tube is axion's 8.5 oz electrode gel, sold for TENS and EMS pads rather than for chest straps — the listing describes it as hypoallergenic, odorless and suitable for all types of self-adhesive electrodes. Nothing in this category is sold specifically for heart-rate straps, so check the ingredients if your skin reacts to anything.

  • Panasonic CR2025 coin cells

    Dropouts and lost range from a sensor battery nobody has changed.

    A weak cell does not fail cleanly. Polar states that "if the battery is running low, the transmission range decreases which may cause errors in heart rate readings" — so it degrades into bad data rather than into no data, which is the harder failure to notice. The H10 manual specifies a CR2025 and names Panasonic and Maxell as the brands it has found reliable. Polar H10 manual: batteries.

    CR2025 is the cell for the Polar H10 and H9. Garmin's straps and other brands differ — check your own manual before ordering.

    A spare or better-fitting band for the sensor placement that actually wins.

    This is the accessory form of the strongest finding on this site: in the 2025 Sensors placement study, identical optical sensors moved off the wrist onto the forearm or upper arm beat the wrist at every intensity tested. The armband is the part that holds a sensor where that result applies, and Polar sells it on its own in M-XXL.

Why does my watch show a high heart rate during warm-up?

Usually cold-weather vasoconstriction plus motion artifact. Peripheral blood flow is lower at the start of a session and in cold air, weakening the optical signal, and the algorithm can lock onto your cadence instead of your pulse. It typically settles once you warm up — which is exactly the pattern people report.

Will a more expensive watch fix my heart rate readings?

No. No independent validation shows any current wrist optical sensor materially outperforming another, at any price. The published evidence points at placement as the variable that matters, which is why the fix is a strap or armband rather than a watch.

Is an armband as good as a chest strap?

For steady work, close — the Verity Sense recorded a bias under 0.1 bpm and concordance of 0.997 on a graded treadmill test. For explosive work, no: every optical device tested fell below 0.50 concordance during burpees.
